Zac - welcome to the blog!

30 minutes on the eliptical is probably equivalent to 3.5-4 miles of running depending on how hard you pushed it.

On a day like this you can try the "always on the run" approach. Go out and run a mile in street clothes once in a while during lulls in activity.

From Zac on Fri, Sep 22, 2006 at 11:50:11

I've been amazed with your ability to keep running always at the surface of thought. You seem to run whenever you can, wherever you can. With a family, I need to become more like that. Thanks for the advice. I would appreciate whatever you can offer. The notes I have posted so far have come from my calendar and are very rough. I will explain my runs better going forward in hopes of getting advice that will be useful.

Treadmill. Felt good. Ran slow 1/2 in around 6 minutes. Ran next 3.5 miles at 7:30 pace. Ran miles 5 & 6 at 7:00 pace and ran the final mile at 6:30 pace. My total time was 52:30+/-. I need to get out more for my runs but where I work I have to deal with a lot of traffic lights and occasional pitbulls. There are some nice parks a couple of miles aways. It's good to get a decent run in again. I would like to get to the point where I feel like I can run forever at a 7:00 pace and where it's not to big a deal to pick it up to 6:30 for a few miles. I'm not there yet.

Where exactly do you work?

From Zac on Mon, Sep 25, 2006 at 07:53:10

2100 South in Salt Lake City. It's right on the border of South Salt Lake. Another reason why I often don't go out to run is because I have a fixed amount of time to run because I ride on a van pool that arrives and leaves at the same time each day. So I try to maximize my time by running on the convenient treadmill.

I've got to figure out a way to run on Saturdays at least a little. We've been pretty overwhelmed since the baby came for reasons that are hard to explain and so running on Saturday is difficult. I'm hoping that will change soon. Saturday runs are very important. Ughh!

You win a race by running at a pace that your competitors cannot tolerate. In the same manner you win time to run by rising at an hour that the competitors for your time will not be able to handle.

From Zac on Tue, Sep 26, 2006 at 09:40:02

I'll work on it. This last Saturday was unusual though. I woke up at 4 to take care of a very croopy-sick child and at 5:15 I left to take care of some errands that needed to be done for my wife. Hopefully, I'll soon be able to use that time to run.

1/2 slow warm-up. 1/2 at about 8:30 pace. Next 6 at about 8:00 pace with 6:30 pace 1 minute farleks every 1/2 mile, 12 minutes total at 6:30 pace. I want 6:30 to one day be a pretty relaxed pace for me. Right now it is not. The last half mile I just maintained the 6:30 pace up until the last .15 where I dropped it to 6:00 pace. I think I'm increasing things a little too fast. I'll probably ease up tomorrow but it did feel good. Did an additional 1.75 miles (very slow) with family. Would have been faster but my son is still going pretty slow on his bike with training wheels. It's a fun way to get a couple extra miles.

Nice run Zac. It is great that you are able to get in 7 miles. And I too would like to get a pretty relaxed 6:30 pace.

From Zac Case on Tue, Sep 26, 2006 at 07:59:27

Bryan, I get an hour and 1/2 to run during lunch. We have a fitness center in the building. I don't know what I'd do without it. If you get used to running a 5 minute pace, 6:30 may not be too hard to hold once you start increasing your miles. Time is hard to find.

From Sasha Pachev on Tue, Sep 26, 2006 at 13:21:21

Zac - I will answer your question about kids running in your blog for the benefit of others.

You can find the kids cross-country racing schedule here.

Regarding the training for little kids. I believe most bone/ligament damage happens on the track from running the curves fast usually in the same direction over and over and without proper preparation. Running straight is natural to a human body, and when done in proper balance should enhance child development.

Additionally, a typical American diet is not conducive to building good bones. The combination of that and a training stress could be a bad mix. Maybe there is some other demon that is present in America, but is absent from Kenya that allows Kenyan kids to run for miles and miles from a young age, and then continue on at world class level as adults, while the ones in America are not able to do so.

Regardless of the true cause, my approach is to simulate Kenya as much as possible in what I believe to be its areas of strength. So I make sure the kids run, are physically active in other ways, and eat a natural, plain healthy diet free of American taste "enhancements". I keep them off the track except for occasional races and time trials.

This approach has produced good results so far. We will see what happens in the future. I plan to closely monitor their progress and refine the conditioning methods as we go along.

From ZCase on Tue, Sep 26, 2006 at 14:09:00

Sasha, thanks. I found an opinion from the medical community that expressed concern mostly for kids that are doing extreme training pre-puberty. For example, it mentioned that it is not unheard of for young kids to be running 10-15 miles per day. I've never met one of these kids. It also expressed concern about marathon running. It further expressed concern for mental/social development, where unrealistic expectations are placed upon children causing them to develop self-esteem issues, etc. At any rate, none of this applies to what I would plan to do with my kids. I'm thinking to slowly work them up over the next year or so to perhaps a 5k. Of course, it depends on the child. Some can handle more very easily.

Thanks for your thoughts. I appreciate your opinions because I know you do your research and carefully monitor the results of your own children's progress.

Thanks.

Treadmill. Ran slow first mile to warm up. Ran 10x400M with slow 200M between each. The sprints were 10 miles/hour or a 6:00 mile pace. I would like to increase the speed to about 10.9 miles/hour or 5:30 mile pace. Once I've obtained the speed, I'd like to add a couple quarters from time to time. It'll probably be good to mix this speedwork up with a combination interval training (e.g. 400/800/1600/800/400) in order to prevent encountering a rut. I'm the king of ruts. I ran a little over one mile of recovery and then ran out of time after completing 6 miles. I can't remember the total time. I think it was about 50 minutes.

Well I made it work today. It wasn't easy. I tried out a mile loop around my immediate neighborhood. It has some extreme ups and downs. I went pretty slow. My first mile was just under 9 min, 2nd 8:25+/-, 3rd 8:25+/-, 4th a little slower, then I ran a 4 mile loop in 34:30+/-. I did two more 1 mile loops at 7:30+/- and 7:00 pace. I could tell that I'd been runnin on the treadmill too much. The hills really slowed me down. Of course, it's better to run on the treadmill than to miss running altogether.

My total time for 10 miles was about 1 hour and 22 minutes. It was pretty slow but having increased my mileage drastically this week, it's probably good that I kept it slow.

Treadmill. Felt a bit run down. Last week's mileage increase has taken a toll. Even though keeping up a strong pace was difficult, I did feel stronger mentally in my ability and commitment to putting in the miles.

I started slow the first mile and then built up to a comfortable 8 minute pace through mile 4. I picked it up to 7:30 for mile 5 and then to 7:00 for mile 6. I picked it up to 6:30 for mile 7 but couldn't hold it and slowed down to 7:00 after 1/2 but picked it back up to 6:30 for the last .2 miles. Cooled down for 1/2 mile at 9 min pace and then ran out of time.

Not a great run but I’ve had much worse.

44 miles last week is pretty impressive.

From Sasha Pachev on Mon, Oct 02, 2006 at 22:28:19

When picking up the mileage, do not try to hold the same or faster pace for the entire mileage as you had when you ran less. Listen to your body - if it wants to go slower, let it. When running 90+ a lot of times I do not feel like faster than 7:30 for the entire run. I have to force myself to run fast in the speed workouts. And that is going from 70 to 95.

From Zac on Tue, Oct 03, 2006 at 07:47:52

Mile 6 felt terrible. I was going to stop but decided to pick it up to 7:00 pace for 1/2 mile more and then ran out of time and had to go back to work. It was weird. I felt great for the half mile. I must of either been struggling to recover from mile 4 or it was all in my head.

Do you get tired of running on the treadmill? It seems like it would get kind of boring after a while -- particularly going as far as you're going. Where do you work? Do you still live the same place in Lehi that we visited a few years ago?

From Zac on Wed, Oct 04, 2006 at 07:57:20

I do get tired of it but I know most all of the people that work out there everyday so that makes it better. I also watch the news. It gets kind of addictive. Hard to explain.

We still live in the same place but it's not Lehi. We live in the Ranches of Eagle Mountain. It's nice place to live despite all the strange news coverage we always seem to get.

Back to the treadmill; it's the only way for me to get in the mileage that I want to be running so I do it. Someday I'd like to run a lot more trails and things, it's just hard with 4 kids (including a 2 year old and an infant).

Oh as for work, I work for the Salt Lake County Auditor's office. I'm a budget analyst.

From Sasha Pachev on Wed, Oct 04, 2006 at 13:46:03

Zac - it is good that could run a mile in 5:49 in the middle of a training run. 8:00-8:30 pace for easy miles is just fine. Run easy enough to where it is pleasant to run long, pick up occasionally to avoid boredom, but slow back down in time to avoid overtraining.

Do you have a double stroller? If not I suggest you get one. Tripple would be even better, but they get a lot more expensive.

You can also do a good run around the track if you are solely in charge of kids. Also - you may consider throwing in short runs (a mile or two) here and there during the day or a busy evening.

I also noticed that you have discovered a bug in the blog code when you renamed the blog - it did not put the picture in the right place. I have manually moved it, and am going to work on fixing the code to not do that in the future.

Treadmill. Speedwork. Slow warm up mile and then 10X400s with a slow 200 between. Did 8 in about 90 seconds, 1 85 seconds, and 82 seconds for the last. I didn't feel like I was really killing myself too much so it was probably too slow. I'll wait a while before I try to really push the speed. I need to get used to the mileage first.

My total time was 56 minutes. Not very fast as a whole but that wasn't my purpose. My recovery is still pretty weak and my last two miles weren't too fast but I enjoyed the run.

I guess running on a treadmill could be kind of fun if you knew the people around you and if you are able to keep your mind off it by watching the news. Back when the World Cup was going, I went for a run during lunch, got back to the gym to change and shower, and ended up getting interested in a soccer game. I ended up jogging an extra 20 minutes on the treadmill just to see the rest of the game.

Where in downtown Salt Lake is your office located?

From Zac on Wed, Oct 04, 2006 at 22:08:33

2100 South and State It's not the best part of town but it's not terrible either. If I weren't riding in everyday on a vanpool, I'd be tempted to run a little more. My time to run is fixed during the day. I get my 1 hour lunch plus the combination of my 2 15 minute breaks.

If it weren't for that fixed time everyday, I'd have a terrible time getting out for a decent run.

From Sasha Pachev on Wed, Oct 04, 2006 at 22:19:09

You can run to Liberty Park from there. Go east to 500 East, this street is very quiet. Then follow it north for about 8 blocks. I actually now remember riding my bike to the building you are in on my mission to get a map of the area. I served in the Liberty Stake near Liberty Park.

Also, speedwork at this point is probably not necessary. Build a base first without interference and unnecessary fatigue.

Anyway, I took the first mile slow as always. Then I ran a 7:40 pace for the next 3 miles. Mile 5 I picked it up to 6:00 minute pace to see if I had anything in me. It was pretty tough.

Held a pretty gentle recovery and ran the next half in 8:30 pace, the following half in 8:00 pace, 1st half of mile 7 in 7:30 pace, and the last half of mile 7 in 7:00 pace. It didn't feel bad. I did a slow 10 minute pace half mile to cool down and then ran out of time and had to return to work.

Hi Zac. It's been a lot of fun reading about the people's St. George marathon experiences. There are some good runners in this blog! They're not out of our league though. Particularly with you running 7-8 miles a day.

A few days ago you asked about school/work. I graduated a little over a year ago and am now a professor working towards tenure. I'm busy, but it's all self-motivated work. I can pretty much take off whenever I want to. During the summer, I've been running at home before work. But it's kind of dark now so I might start running more around lunch time.

Although I haven't ran much since BYU, I feel like I've stayed in pretty good shape through playing ultimate frisbee, soccer, basketball, biking, etc. It's good to be running again though. This blog has been really good for me. It looks like we're the only two of the gang who are doing it. I'll bet the others might be a little intimidated by the other people in this blog. Oh well.

From Zac on Tue, Oct 10, 2006 at 08:15:49

Bryan,

You might be right. I guess I'm intimidated a bit too - that's why I've been working so hard. Actually, reading the blogs has reminded me how much I love running and that it's been a long time since I've run anywhere close to my potential.

We just need to let the other guys know that it doesn't matter how well they are running. If they use this blog they'll probably run better and that is all that matters.

Do you enjoy life as a professor? How is Tennessee? We've considered moving to the midwest. My parents, my brother, and most of my extended family are in Bloomington, IN. I've applied for a couple of jobs but I guess they didn't want to deal with trying to recruit someone who lives on the other side of the country.

I wouldn't mind moving to the east coast either, someday. It's just so expensive now. For now, with a young baby and 3 other kids it's probably better to stay put and keep our stress down. At some point we will probably get serious about moving. Of course, we could end up here forever too (if I can start earning enough so that we could at least travel).

From bryan on Tue, Oct 10, 2006 at 12:25:07

I really like being a professor, although I must admit today has been a little boring. I'm working on several papers and a grant application. Basically, I'm tired of writing -- writing statistics stuff, that is.

We like Tennessee a lot. It's very green, cost of living isn't too bad, and there are a lot of fun things to do around here. We definitely miss the mountains of the west, and most of our family is out there. But oh well. Hope you end up moving out to Indiana (or somewhere in the area).

From Sasha Pachev on Tue, Oct 10, 2006 at 19:04:07

That is the whole idea of this blog - let everybody become faster regardless of their current level of ability. The key to that is not being ashamed of where you are. If 10:00 pace for two miles is all you can do right now, it is just fine. You can get faster once you are comfortable enough to say "this is where I am going to start, and I'll do this to improve".

It is to be expected that some people will be faster than others. Then those who are faster can share ideas to help those who are not as fast. It also works the other way around. A slower runner may have some helpful ideas for a faster one.

Total Distance

Treadmill. Slow first mile and then slowly went from about 8:30 pace to 6:40 pace over the final 6 miles. My body is obviously feeling the effects of increasing my training a little too quick but it's hanging in there. I don't think I should increase any more for a while and I plan to maintain the same basic pace for a couple weeks. Then I'll consider increases in the range of 5-10% (time allowing).

I read an article about treadmill running that leads me to believe that it is clearly an inferior way to train but in the absence of a better option right now, I'll continue.

My goal is 8 miles per day and a bit more of the weekend. I'm not quite there yet but close. I hope to run more outside. I definetly prefer being outside (spring - fall).

Check out the Healthy Recipes link at the top of this page. Also, make sure to eat to the best of your knowledge.

I had a very interesting experience back in our freshmen days at BYU. Every day at the Morris Center almost without fail somebody (a different person every time) would sit right next to me, look at what I was eating, then give me tons of scientific reasons why what I was eating was good. I learned a lot about nutritional science this way. Then he would give a lot of scientific reasons for why what he was eating was bad. My question to him would always be "Why are you eating it then? Here you get to choose what you eat", which he appeared to never be able to answer to his own satisfaction.

So I suppose having been educated in the US you already know quite well what you should and should not eat. Just do what you know.

Long moderate hills up and down. Pavement. Ran pretty average. It was tough running in the dark. It was so dark I couldn't hardly see where I was putting my feet and then to make it worse, passing cars would blind what little sight I had. It didn't start getting light until I was home.

Anyway, my total time was 1:37:55 (this makes for very slow miles). I was just glad to be able to complete 50 miles for the week. That's a huge achievement for me. I need to not worry too much about speed and just get used to the distance. I know the speed is in me and if I lose a few pounds it will help even more.

I remember a time when 6:30 miles were easy. Now, they kill me. It'll take some time to find that missing runner within.

Treadmill. Tried out some new shoes. Felt a lot better at first but after 5 miles the cushion under the ball of my right foot was almost causing more pain than relief. I might of had them laced up funny. I guess this is why you shouldn't wear a pair of new shoes in a race.

Anyway, 1st mile slow. Mile 2-3.5 at 8:30 pace. Mile 3.5-5 at 8:00. Mile 6 at 7:40. Mile 7 increased from 7:30 to 6:30 gradually throughout.

Treadmill. Still have the frog in the throat but feeling ok.

Ran 1/2 mile slow. Ran the next 3 miles at 6:30 pace. It felt pretty fast but got more comfortable after a 1/2 mile or so. It felt clearly too fast the last half mile.

Ran the next mile and 1/2 at 8:30 pace. The slower pace is an indication that the 6:30 pace took a toll. I ran the next mile at 8:00 pace and the last mile at 6:30 pace. Oh and then I did a really slow 1/2 mile cooldown at 10:00 pace.

The total time was about 57 minutes.

4 miles in one work out at 6:30 pace is a pretty good improvement for me. I still have a long way to go before it becomes comfortable again (it's been years). I'd like to be able to run 6:30 for about 26.2 miles or so.

Good work! Just keep plugging away at 8:00 pace or a bit faster if you feel like it. Unless you have developed a severe case of muscular dysrophy or some other crippling desease in the recent years, you should have enough speed for 6:30 to be comfortable forever. The problem is the lack of aerobic base. And aerobic base for you right now comes better at 8:00 pace because you can go longer and recover faster.

From Zac on Fri, Oct 20, 2006 at 09:16:34

Patience is something I struggle with. I remember as a freshman in high school, I played fall football. I was 165 lbs, which was big for a freshman football player (I hated it by the way). Anyway, I ran track in the spring and wasn't very good at first. After the first half of the season they finally let me run the mile and they were excited that I ended up breaking a 5 minute mile.

Anyway, I ran cross-country that next fall, then winter track, and track. Within about a year I weighed 149 and my body had completely changed (resting heart rate went from 60 to mid-40's). I was now running a 4:45 mile.

Anyway, the human body changes quickly but it still may take a year or so. Oh, and it happens quicker when you're young. I just need patience.

I ran a 4 mile loop out to the entrance of the Ranches and back. Heard a bunch of Coyotes howling, which freaked me out a bit. I saw several amazing shooting stars. Some of them were huge balls of fire.

After that loop, I did a short 1 mile loop around the neighborhood and then I did the whole thing again. It was 10 miles in total.

I felt like I could have easily done another 5 or more but there was no time. Family photos at 9:00 and I had to help get the kids ready.

Pavement, trails, and major hills. My son had tubes put back into his ears and his adnoids taken out so I didn't go to work today. Ran my 1 mile neighborhood loop in 8 minutes (pretty good for the hills) and then I did a 6 mile (1/2 trail and 1/2 road) loop. There are a couple of huge hills on the loop and it probably peaks at around 6,000 ft, which is pretty good for the foothills near my home. I probably was going sub-5 min for a small portion of one of the downhills. It felt good to really open it up and go but probably was a little hard on my legs and body. I finished the loop 49 minutes, which makes for just over 8 minute pace. That's pretty quick considering the terrain and hills.

My total time was 57 minutes. It was a lot of fun.

Nice run. Sometimes hills are the worst because I have to go slow going up them, but then I have to go slow going down them also. Here in Nashville there are a lot of rolling hills -- although most of them aren't so steep that I have to slow down too much on the way down.

Treadmill. Legs and butt felt pretty sore. The 2nd day of soreness is always the worst for me and I took those hills on Tuesday way too fast. Some of the grades were likely 30+%.

Took the first half slow. Ran various speeds from 8:30 to 7:00 pace. I attempted to guesstimate a comfortable aerobic training pace vs a threshold pace. Based on my current resting heart rate of 48 BPM and my age, an online calculator estimated this comfortable range to be at an HR of 147-155. That sounded high to me but I really do not know. My threshold would start at around 162-165 HR. My heart rate varies somewhat throughout a run but it seems that a good aerobic pace for me based on my treadmill running would be between 7:30 to 8:00 (probably should stick closer to the 8:00 minutes right now). My threshold started at about 7:00 mile pace. Threshold is apparently a good predictor of one's 10k pace so my 10k would be 43:40, which is slow. So who knows how accurate all this stuff is?

To meet my long term goal, I roughly estimated that I need to get my body conditioned to where my heart is beating about 165 BPM at a 6:12 pace. I have a long way to go.

Total time - I don't know ~ 56 minutes.

My resting HR is 48. According to that calculator, the easy pace for me would be 5:40-6:00. I do my easy runs at about 125-130 HR, sometimes even less. The pace is 7:00 at 125 and 6:40 at 130 plus or minus a few beats depending on the conditions.

The reason it fails is that it does take your max into account. However, it gets my threshold about right because it also does not take into account one's ability to be comfortable near max HR.

One good thing about HR is that given the same level of fitness, the same level of hydration, the same temperature and humidity, same terrain, same amount of rest, same nutrition, etc, your HR is going to be the same at the same pace. The same level of HR will correlate with the same level of effort. Thus, if you see a change in your normal HR patterns, you know that something changed, which prompts you to critically examine your training/recovery routine.

I would consider using HR as intensity guide on any given day but not without some prior calibration that very day.

From Tim on Thu, Oct 26, 2006 at 15:36:55

What's with all the speed work? That's what you get from running on a TM you get bored, so you run faster. Seems to me you should shoot for a HR of around 125-135 for most of your miles even if that is an 8:45 mile pace..Maybe focus on time rather than miles (goal: 1 hour aerobic base run instead of gotta do 8 miles and i only have an hour) check your ego at the door..Build the engine for now.......When is your next race? 4+ months away... why do speed work now? I believe resting HR pattern in the AM before getting out of bed (this helps control for the multitude of variables that efffect HR) can be a good indicator of fitness and overtraining concerns.

It's probably a sign that I need to do more longer runs or simply do more miles in my longer runs because my heart seems to drift up a point or two each mile at 8:00 pace. I don't know how accurate the treadmill heart monitor is - so who really knows.

Ran 7:00 pace for mile 7 and 6:30 pace for mile 8, just to make sure I was still alive. Felt great (aches and pains gone). HR the last quarter reached 172. I'm not exactly sure what it all means but it's fun to gather the info and see how it changes over time.

Weight 172 (goal 160)

I believe I am recovering faster. I base this solely on the amount of time after a run that I'm sweating to death. It seems to be shortening dramatically but it could just be a change in the weather. Of course, I run mostly indoors so that shouldn't be too big of an issue.

Good work. HR should drift up quite a bit on a treadmill because you dehydrate faster, and the air around you keeps getting hotter and hotter. I often see a slight drift outside too.

From Bryan on Fri, Oct 27, 2006 at 19:51:17

From ZacC on Mon, Oct 30, 2006 at 08:13:38

Bryan,

I don't really understand the HR stuff. I'm just curious about it. I figure if I continue tracking and monitoring it a little, I will learn more about how my body works and detect improvements (or vice versa) in my fitness. It's just fun to experiment with.

You could probably do some research on the subject. What is your focus/expertise?

My legs felt a little beat up but that is probably normal since my legs are still adjusting to the new running schedule.

Mile 2-6 were at 8:00 pace. Progressively felt better as the run progressed. Did a fast mile for mile 7 @ 5:40 pace. Ended with a slow 1/2 mile but felt good and the pace was back up to 8:00 pace pretty quick. A month ago, a 5:40 mile would have wiped me out. I felt pretty good after this one and probably could have almost immediately gone back to my 8:00 mile pace and continued for several more miles.

I'm excited about the progress. I need to be careful not to pick the pace up so much. My body still needs to adjust to the distance and the increased pounding.

From Sasha Pachev on Wed, Nov 01, 2006 at 16:33:36

Running on the treadmill could very well be contributing to the cold. Great opportunity to inhale the germs at an accelerated rate. That is, in fact, one reason I refuse to run indoors unless the only other alternative is not to run at all. I believe you could get a very nice run in if you followed 500 East to Liberty Park, did a few loops, and came back.

Also note that once you've increased the mileage, you cannot get away with some less than ideal recovery routine elements that you have been doing in the past. You need to start eating better, and/or sleeping better, and/or stressing less. Eg. I will refuse to run more than 70 miles/week if I am getting only 6 hours of sleep at night. If my diet has to get worse, I'll cut down to 50.

From Zac on Thu, Nov 02, 2006 at 08:07:14

The Liberty Park loops are a reasonable idea until the snow starts to fall. I just hate time that I lose waiting at lights but it's not too bad on that route.

I think the reality is that there is some sort of strange addiction that comes from treadmill running. I do need to get out more and need to set a goal to do it.

I leave pretty early for work but I discovered that as long as I plan clothes, lunch, and everything for work the night before, I can make time pretty easily for a morning run. Running in the dark creeps me out a bit though.

Come January or so, when my body has fully acclimated to 50 miles per week +/-. I will probably start running a little more in the mornings a couple days each week. This way, I hopefully will be able to increase my mileage to about 60 miles per week. Of course, I need to be careful that I don't end up making something I love into too much of a chore. I just want to get to the point where I'm having competitive finishes in races. I'm in a tough age group but if I can get a little of my old speed back coupled with good mileage base, I should be able to go sub-2:50 in a year or so. That will give me a pretty good shot at placing well in my age group. It'll be exciting to walk away from a race with a trophy once-in-a-while like the old days.

Anyway, the run was very slow. Between the darkness, the hills, and the sleepiness my first 5 miles were close to 9 minute pace. I ran the last two in about 7:30 pace. I was just glad to be out getting the miles in.

Total time was 51 minutes or an average of 7:17 per mile. That's a little fast for what I should be doing this time of the year and Friday and Saturday's runs were too slow. Some of the factors that I think affect the run are topography, time of the day, temperature, light, and visibility to the public. All of these factors varied tremedously between these runs. Of course, after I got back on the treadmill, the next two miles were tough. I was clearly recovering from anerobic activity. My pace was about 8:30 during these recovery miles. I picked it up from there. Topped out at about 6:30 pace for the last little bit of the 7 miles.

I don't even know what my total time was.

I discovered a cool new ultra-marathon race that will be starting in Eagle Mountain, following the pony express trail. I'm not going to go the entire 100 miles but I was told that I was welcomed to join them for 30-50 miles. It may be pretty cold because it is on Dec 29th. Took it easy. Ran first half very slow and then ran 8:30 pace through mile 4. I ran the last 3 miles at 8:00 pace.

My legs felt a little sore or tight at the start. This was probably because of the stairs I did the other day that I am not accostumed too. No big deal though. Felt very relaxed throughout most all of the run, especially when I increased the pace to 8:00 pace.

Weight 171 (goal 160) - I don't seem to be making much progress toward my goal. I probably need to somehow shock my body a bit to get to the hard to get to fat stores. I used to have a running weight of 155 so I know that it is possible. Of course, it's been 10 years.

Weight comes off slower every year for me. I was in the same boat earlier this year; I figured that if I ran 70-80 miles/week, weight should just shed off, but that wasn't the case. I ended up being able to lose weight and maintain it low only by changing my diet. I elimated a lot of calories by eating one PB&J sandwich for lunch instead of two, and also switched over to a healthy, semi-vegetarian diet that reduced my meat and cheese intake by over 50%. I still get plenty of protein with beans, lentils, nuts, fish, and other low-fat foods. Even when I stopped running due to injury I still maintained and even lost a little weight due to diet alone. For some reason the mileage alone just wasn't burning the calories. But I'm almost back down to my college racing weight, and I feel really good too from reduction of grease and meat.

From Zac on Thu, Nov 09, 2006 at 15:45:13

Paul,

Yes, I've come to that sad conclusion that diet is the only way I'm going to pull this off. My problem is that I have very little discipline. I'll have to come up with some type of decent diet approach.

This run was meant to be about 10 miles but my progressing cold got the better of me. After 5 miles it was clear that my body needed rest, not more miles. I hope to feel well enough to go 5 tomorrow and be back on track by Wednesday. To bad you really can't plan how these things will play out.

Nice run. Some day we ought to have a virtual race. We'll set a distance and then compare our times. Although I guess we should probably wait until we've established more of a base before doing this. But I think it could be fun.

That would be fun. You're probably right about the base but breaking it up a bit probably isn't a big deal. It also helps keep you going.

Treadmill. Took it much easier than yesterday. Felt a little cruddy at first, most likely due to some mexican food I ate to close to my run. The bad feeling subsided after a few miles.

First 1/2 slow building to 8:00 pace, which I held through mile 4. Ran mile 5 and 6 at 7:30 pace, which felt very comfortable. Picked it up a bit during 7.

Total time was 55:30 or about 7:55 pace. If my pace seems slow as compared to my notes above that is because of two factors: 1st, I start off really slow (15:00 mile pace even) and work my way up to pace. It wastes time but allows me to loosen up a bit. 2nd, the treadmill only changes paces so quick so I lose a couple seconds changing from one pace to another. Not that anyone was really concerned besides me.

You may not be losing weight but are you changing your body composition (fat vs muscle)?? Do you weigh yourself at the same time each day, because I fluctuate 5 lbs up and down during the day? I am amazed how consistent it is at 172.

From Zac on Thu, Nov 30, 2006 at 08:57:19

I usually weigh myself at about the exact same time every day. My old high school running weight 13 years ago was 149 lbs. In college I didn't run as seriously but maintained about 155 - 160. So I don't think it should be terribly unreasonable for me to get back down to 160. It would hugely improve my running over the longer distances.

I lost about 8 lbs a couple months ago but it wasn't from running, it was from getting very ill and not being able to eat for 4-5 days. The running seems to maintain things pretty well but isn't enough to take off weight. I need to diet but I struggle for the motivation. I want to wait until after the worst of the fall sick season has passed before doing this in fear that a shock to the body could weaken my immune system.

Total Distance

Treadmill. The snow cost me a lot of my running time today. It took me two hours to get to work. I ended up just running a quick 4 miles in about 27 minutes or 6:45 pace.

Actually I started with a slow 1/2 mile (not too slow though) and then I did a fast 5k. Mile one and two were 6:11 pace and mile 3 was 5:42 pace. The last 10th was 5:26 pace. I didn't get the total time but based on these paces the time would be 18:36. I would probably need to add back about 6-10 seconds for the time it took to get up to pace so about 18:45+/-.

That is really fast for me. I haven't gone that pace for years. I know that in a race I could definitely go faster so I probably could go sub-18 minutes.

I'm pretty excited.

I recovered pretty well and comfortably ran the rest of the miles and rushed to get back to work.

Hills, trails, ice, snow, gravel, and pavement. This was a fun run. Total time 1:21.

The first 6 miles were pretty slow. I was climbing through the icy/snowy foothills of lake mountain peaking on a high hill overlooking the Eagle Mountain City Center, Utah Lake, and the beautiful Wasatch mountains. The last peak is a very sharp incline and the sharpest inclined portion also was the most heavily snow covered (covered but not deep - 1 inch maybe). I only had to go to all 4s a couple of times. I'm glad I wore gloves.

All in all the first 6 were a lot of fun and my time was a slow 52:47 or 8:47 per mile. I was now warmed up and mostly acclamated to the cold so I decided to do 4 quick neighborhood 1 mile loops (actually 1.01 miles). It's got a pretty steep downhill and uphill that represent almost half of the loop, which makes it a bit more challenging than running around the track (and more fun). My first lap was in 7:10, second in 7:21, third in 7:20 and for my last mile I tossed off my jacket (more psychological effect than anything) and ran 6:29.

I felt really good. The cold air affected my breathing a bit but all in all it was a fun run. My legs have been a little sore since the run because of the hills (I believe), which were pretty extreme.

Average pace was 8:04.

Thanks. It sure makes the run more fun when you know you're going to open up a bit and run hard (except for when you're feeling lousy).

I'd like to get my 5k back down in the sub-17 range. That would make me very competitive in local 5ks, I think, which are fun.

It's important to remember that my runs are a little faster than reality. On the treadmill there is no wind/air resistance. Of course, that air resistance is often a cooling factor that can make the run feel better. I don't know.

From Bryan on Wed, Dec 06, 2006 at 15:24:54

Yes, a sub-17 5K would be nice. I don't think I've ever ran a fast 5K -- as in I never ran one when I was in good shape. I'm actually running one this Saturday. I don't exactly know what to expect. If the course isn't too hilly, I hope to get sub-18, but who knows.

Treadmill. Decided to pick it up a bit. My goal was to have the 7:00 mile feller beat by the end of 7 miles. I took the first half mile slow to ease into things and then was going about 7 minute pace at the half. After the first mile was complete, I noted that I would have to make up a little over a minute over the next 6 miles and, not feeling too energetic, I was a little worried about how it would turn out. Every fourth quarter I picked it up a bit and then dropped back down to 7:00 pace (easy to do on a treadmill). My last mile was just barely sub-6:30 and my total time came out to 48:52 or 6:59 pace.

Anyway, I didn't beat him by much but I caught the rascal in the end. That's probably my best 7 miler in a couple years. I'm slowly but surely getting back into the swing of things but I still have a long way to go.

On a more energetic day I think I could probably cut off a good 15-20 seconds per mile. Ignoring the first half mile slow start, that would get me close to the 6:30 pace that I'm shooting for. I'd like to be able to run a marathon at that pace (long way to go) and eventually, I'd like to run a marathon where my average time dips a little below 6:00 pace (that's long-term). That would be sub-2:40 (I'm entitled to at least dream).

It's just fun to be running.

You've had a lot of good runs this week.

From Sasha Pachev on Fri, Dec 08, 2006 at 21:31:49

Zac:

I see no reason why you could not run a sub-2:40. Sure, 7:00 feels hard now, but you've only been training for a couple of months at 50+ miles a week. In your situation, if you continued to train the way you do now, it would probably take 3 years before you could start having an idea of what your low-hanging fruit limits are in the marathon.

From Zac on Mon, Dec 11, 2006 at 07:03:16

Thanks for the encouragement. I believe it is in me to do much more than I've done in the past. I've never done any serious training for a marathon before and so I don't know what is possible.

I've been struggling to reach the 50 miles each week. I've been regularly hitting about 45. The dark and cold has taken its toll. If I had the time, I'd love to up my mileage to more of the 70 mile per week range but it'll be a while before I get there.

I think your doing way too much speed work...especially this time of year. You should do a lot more runs like the one you did today. 80% of your miles ought to be base aerobic...the treadmill is soooooo boring you end up doing speed work 50-60% of your miles. Also, as Galloway notes, be cautious of speed work on the tread, when you get tired you don't slow the pace like on the road.... you end up lengthing your stride and next thing you know injury!

From Sasha Pachev on Fri, Dec 08, 2006 at 21:35:46

Good advice. I second it. Use the road as much as possible.

From Zac on Mon, Dec 11, 2006 at 06:56:32

I hate running in the cold but i will try harder to run outside. I will also ease up and stick to one work out a week with good, solid 2-3 mile tempo phase.

I just like running fast too much and its been so long since I could. I still have a long way to go but as some of that old self begins to return, it's hard not to get overly excited.

I will stick to the treadmill, when its available, on snowy days though.

From Steve Ashbaker on Mon, Dec 11, 2006 at 07:27:43

Treadmills are in my opinion a good way to recover from hard workouts. Many Olympic athletes have successfully incorporated them into their training regimens. The impact is reduced versus training outdoors and the cardiovascular are substantial. Studies have shown that leg turnover also improves. However, problems can result from excessive use.

Reduced stride length, altered form mechanics and underdeveloped accessory muscles of the leg are examples. I personally use a treadmill twice a week for easy recovery.

It was so cold and I was so tired. The week had worn me out and I was up late wrapping presents and stuff. Anyway, it took me several minutes to actually get from my bed to my running clothes, and then finally out the door. I ran it in a very slow 1:34 or 8:37 pace. I just did not want to be out there. It reminded me of mornings, my freshman year of college, when Sasha would come by and knock on my door trying to wake me up and I did my best to ignore him and go back to sleep. I missed a great opportunity then, I don't want to screw things up this time.

Anyway, I hate running in the cold. I need to find someone in Eagle Mountain, equally stupid enough to run at 5:30 am on a December Saturday morning to keep me on pace. That would make it easier.

ALSO, there is a free race on December 29th, following the pony express route. It's actually a 100 mile run and its more for fun than for great race times. It starts at 6 am at pony express elementary in the Ranches of Eagle Mountain. There will be rides back at mile 30 and 55 and, of course, 100. The pace will be very slow but you are welcomed to run as fast as you want but most of the trail is not marked (just follow the map). I'm going for 30 miles. At the pace they're planning to go that will take about 6 hours so that's all the Christmas vacation that my wife will let me sacrifice for this run.

It should be a fun learning experience. See the following website http://www.ponyexpress100.org/ if you are interested and contact Dave Crockett and let him know that you want to run.

I've never really been one to change my eating habits, but I'm think I might need to to get it down quick.

From Zac on Mon, Dec 11, 2006 at 13:20:35

My most effective diet was the flu combined with indigestion that turned into mild esophogus damage. That kept me from eating much of anything for 5 days. I lost about 8 lbs and with the running I never gained it back.

I ran a 6:00 pace through the 3rd quarter of mile 3 and then I picked it up a bit for the last little bit. My time was 18:27 or an average pace of 5:57. I felt pretty comfortable and I believe that I could have increased the pace throughout. In a real race I would have to make a deduction for air resistance but it would be minor.

This is a good sign for me. I just need to be patient and keep racking up the miles. I've been running about 45 per week, which is at least 5 less than I'd like to be doing, but considering the darkness, cold, etc., I'm not too upset with myself. Around the first part of February, I'd like to up my miles a bit.

It would be nice to slowly work it up to a steady 55-60. More than 60 would probably be too much burden on my family right now. Nice 5k time!

Treadmill. I was very tired today. I was up late getting things ready for family coming for Christmas. Also, I think yesterday's speedwork played some part in it. At any rate, it felt like a lot more work than usual.

Time 58:40 or an average, slow 8:22 pace.

Treadmill again. I know, I need to be running outside but man, it's cold out there. I ran a pretty slow first 5 and then picked it up a touch over the last 2 miles. Total time was about 55:30 or so. I forgot to look.

It's almost like Tennessee is a whole different planet from Utah. It's been in the 60s and 70s lately. The last two days have been a little cooler, but it's still in the 50s. I miss the snow, but it's nice weather to run in.

I'll trade you.

running in afton, wyoming all during the winter is cold...we ran in 10 below a couple times, and that is cold...16 here is no biggie...this is a great moderate winter running climate...i'll take you up some canyon runs in the snow sometime if you want...plus it is so much more refreshing to be outside...when you live in the mountains, there can't be any excuses to not run due to..."that's just how the weather is"...plus that's how to stay serious...best

I'm clearly not a cold enthusiast. I'll need to work on it.

Treadmill. Legs were sore today and my gut was acting up pretty bad but I made it through. Total time 57:22 or 8:11 pace. The treadmill can get very boring and if you're not feeling the best it can make it more excruciating because you have few distractions to keep you from thinking about the problems. Of course, the treadmill is much warmer than running outside.

I'll be leaving my crutch behind from tomorrow until the 2nd of January. I'll be on vacation and so I have to run outside. I need to give my legs a break and just run really slow so that I'm not too worn out next Friday when I run 30 miles of the Pony Express 100 miler. I'm running with the 100 miler guys so the pace will be slow and comfortable. I'm not running for time at all. I just want to enjoy the experience and hear the pony express and 100 miler lore. It'll be fun.

it is a blast, and the mentality so different and refreshing, and pushes you into the realms you have never gone to, when you push into that longer distance...have a fun time, and just wear some warm clothes and enjoy the fresh air, and be glad to be off the treadmill...45 mins. up a trail in the snow will give you a better work out than the treadmill anyway...ha ha...

I'm definitely looking forward to it.

Well, I got up to run but decided that of all days of the year, Christmas was one day that I should consider taking off. SO I DID.

Trail run through a lot of snow. Pretty fun run. Lots of hills. I don't recall the time but with the ice and hills it was slow, but it was a good work out.

Felt terrible. I was a bit sick and extremely tired. I haven't felt that bad in a very long time. Knowing I had a race the next day I didn't go long at all. It was just under 10 minute pace.

Did 25 (maybe a touch less - between 24 and 25) miles of the pony express 100 miler. It was extremely cold - sub 20 degrees at times with colder windchills! The windchill really got to me. I didn't have the right equipment and as my clothes built up more and more sweat, I got really cold around mile 20 or so. I was supposed to run 30 miles but I kind of lost it and didn't want to end up walking the last 5 miles so I hitched a ride.

There were a lot of things going against me such as sleep deprevation (sick baby that has been up practically all night for a couple days), poor equipment (I got very cold), no preparatory long runs (typical long run - 10 miles), etc. but the reality is that I just didn't have the mental strength to push through a few shortcomings.

Anyway, all in all it was a lot of fun and I only fell on the ice once, which left me a nice bruise.

So far, I feel pretty good afterward.

Wow, Zac! Nearly 25 miles. That is great. And then you went out and ran 7 miles the next day! Pretty impressive. You seem to be doing very well to have this easy of a time running 25 miles. Sure, it wasn't easy, but without a preparatory run.... that's really good. Did you have a nice time? Were you running on snow or were you on a road/trail? How many others were running with you. Congratulations. We enjoyed your newsletter, by the way.

Cold, icy and dark. Felt pretty good despite the previous day's run. I ran pretty slow though, giving my body a chance to recover. Total time 1:09 or just under 10 minute miles.
